Rafiq Counselling that walks alongside

How do I deal with anxiety when I am alone?

When you are alone and anxious, start with small physical steps, change the room, and give your attention a job. If it keeps spiking, plan simple anchors for evenings and know when to call.

Short answer. When you are alone and anxious, move first and think later. Put your feet on the floor, slow your exhale, and give your eyes and hands something concrete to do; the body is often the easier door.

In short:

  • Start small and physical: feet down, slow exhale, name what you see and touch.
  • Change the room quickly: light, air, sound. Give your attention a simple job.
  • Set up anchors ahead of time for solo evenings so you are not deciding at 10 pm.
  • Call Tele-MANAS on 14416 if you feel unsafe. That line runs all night.

When you are alone and your chest is racing, what helps?

Start small and physical. Press both feet into the floor, then slowly scan the room and name five things you see, four you can touch, three you can hear, two you can smell, and one you can taste. Count your out-breaths for a minute, slower on the exhale, and drop your shoulders each time your voice reaches the number you chose.

Change the room before you debate the feeling. Switch on a warmer lamp and open a window or the door to the corridor. Put a glass of cool water in your hand while you read the label on a jar, line by line, to occupy your eyes.

  • Hold an ice cube for half a minute; track the sensation start to finish.
  • Walk your home's perimeter once, touching doorframes as you pass each one.
  • Text one line to a trusted person: "Anxious, would you sit on call quietly for five?"
  • Set a two-minute timer and tidy a surface you can finish in that time.

Why does being alone make anxiety louder?

Silence fills with predictions. Brains run on threat detection, and without another person's face or voice to take cues from, the internal siren keeps scanning and finds stories that feel convincing because they are vivid. Background stress and poor sleep add fuel, and the body starts speaking louder when there is no one else in the room to interrupt it.

Names help when experiences blur. If you keep asking whether this is anxiety or low mood, my piece on the difference is here: Am I depressed or anxious?. Some days it all sits together and feels like fog; that happens under load, and the body hates uncertainty.

What can you set up in advance for solo evenings?

Decisions are heavy when you are tense. Decide earlier. Put two or four anchors into the evening so you are following a path rather than arguing with yourself at 10 pm. A mug on the counter, the podcast queued, the lamp set to turn warm at 7, and a low-effort meal you actually like already in the fridge.

Make one rule that is easy to keep. For me the winning ones are binary: the phone charges in the hall, the TV goes off after two episodes, the balcony door opens for ten minutes after dinner, or the desk gets cleared before bed.

  • Lay out a calming corner: lamp, book or puzzle, blanket, and a timer.
  • Pre-schedule a five-minute check-in text with a friend at a set time.
  • Choose one show or playlist that is familiar and light; avoid open-ended scrolling.
  • Write a two-line plan on a sticky note and tape it to the kettle.

When should you call someone or see a counsellor?

Safety comes first. When you cannot trust yourself to stay safe, or you have thoughts about harming yourself, call Tele-MANAS on 14416. Sleep collapsed for nights in a row, not eating, or panic surging most days mean it is time to bring another human into the room rather than out-stare it alone.

Chest pain or fainting deserve a doctor, and new severe physical symptoms do too. I am a counsellor, not a doctor, and I cannot prescribe; if medication might help, I refer. I work with adults roughly 25 to 45. If you are under 25, please look for someone who works with your age group.

What working together looks like at Rafiq?

Rafiq means the friend who walks with you rather than correcting you. That is my posture. I do not fix people and I do not diagnose. We look at what your week actually looks like, what you have already tried, what feels possible in your body, and what would make a Tuesday evening less punishing.

A first conversation is thirty minutes and free. Booking starts with a short form on heyrafiq.com. Sessions run in English and Hindi, on video or in person in Bengaluru. I have been practising since 2015 and have worked with more than 140 people since then, across work stress, relationships, burnout's long tail, and the mess it leaves in your week.

If you want a label or a treatment plan decided on day one, this is the wrong room. Choosing between me and a coach? This might help: Do I need a counsellor or a life coach?. I also run a small cafe gathering in HSR, five or so people; the day moves around, and it is not counselling.

Is this anxiety, burnout, or low mood?

Overlap is common. Many people feel wired and flat at the same time when the system has been overclocked for months. If that sounds familiar, try this piece on how burnout and depression can look from the inside: Burnout and depression look the same from the inside. It names the shape; sorting your week is a different job.

Labels aside, your evening still needs help. If you are second-guessing yourself and calling it laziness, read this: Burnout or lack of discipline?. Then set one tiny anchor for tonight: put a steel tumbler in the freezer now so cold water is waiting when you turn off your laptop.

Common questions

Why does my anxiety spike at night when I am alone?

Evenings remove structure and add quiet. Without external cues, your brain fills the gap with prediction and threat scanning. Reduce that room for guesswork: decide two anchors earlier in the day, keep light warm and low, eat something simple, and give your attention a small job like sorting a drawer or reading a short page out loud.

How do I calm a panic attack by myself?

Go straight to the body. Plant your feet, lengthen the exhale, and count it out loud. Put something cold in your hand, name what you can see and touch, and change the air or light. When you can, text someone one line so you are not carrying it alone. If safety feels shaky, call Tele-MANAS on 14416.

Is watching TV a bad way to cope when I feel anxious alone?

It depends on how you use it. A familiar, light show for a set window can take the edge off and stop rumination. Open-ended scrolling at midnight often ramps anxiety. Decide the window and the title earlier, and pair TV with something steady in your hands like folding laundry or making toast so your body has a task.

Should I consider medication for anxiety?

Medication is sometimes worth considering, especially if anxiety is severe or constant. I am a counsellor and cannot prescribe; when it seems appropriate, I refer. Counselling can still help with habits, stressors, and how you meet the day. If you have new or worsening physical symptoms, a medical check makes sense alongside any counselling.

What if my anxiety gets worse after starting counselling?

That happens for some people because attention moves toward things you were avoiding. It can settle as the work gets specific. If you want a sense of why this can flare, I wrote about it here: Why am I anxious after my first session?. Bring it up in session rather than white-knuckling it alone.

How often should I do these exercises when I am alone?

There is no magic number. Use them when you notice early signs: tight jaw, quick thoughts, or pacing. Setting simple anchors ahead of time helps because decisions are harder under stress. Keep them short and doable so you actually use them. If things keep spiking most days, book a first conversation or call Tele-MANAS on 14416.
